Weighted Walking for Beginners: A Simple Four Week UK Routine

Weighted Walking for Beginners: A Simple Four Week UK Routine

If you have been to your local park lately, you have probably spotted someone striding along in a weighted vest and wondered whether it is worth the effort. Short answer: yes, as long as you start gently.

Women’s Health UK reported this month that UK searches for weighted walking are up more than 5,000% over the last three months compared with the same period last year, according to Google Trends. So it is not just your park. Lots of us are giving it a go.

The good news is you do not need to learn anything new. You are simply adding a bit of load to a walk you would do anyway. The tricky part is not overdoing it. That is what this guide is for.

Why Add Weight to a Walk?

Because it makes an easy habit more useful. Research shows that a weighted vest increases the energy your body uses when you walk, and it adds extra load through your muscles and bones. Your heart rate goes up too, even if you do not speed up.

Here is our honest take. A vest is a booster, not a miracle. It works best alongside regular walking and some strength training, not instead of them. If you want the full picture on what the research does and does not say, we have a weighted vest research round up you can read next.

The real win is that it keeps things interesting. If your daily walk has started to feel a bit flat, a little extra weight can bring the challenge back without you needing to run.

How Heavy Should a Weighted Vest Be for Walking?

Lighter than you think. Most beginners do best starting at around 5% of their body weight, then building up slowly over several weeks. The heaviest vest you can tolerate is not the goal, because that is how people end up with sore backs and grumpy knees.

Here is a simple guide:

A quick, honest note on our vests. Our lightest Gravity Fitness weighted vest is 10kg. That is a great fit if you weigh around 100kg or more, or once you have built up your walking. If you weigh less and you are brand new to this, start with a rucksack holding a few kilos and move up to a vest when weighted walks feel comfortable. Our 20kg and 30kg options are for experienced trainers, so please do not start there.

Your Four Week Weighted Walking Plan

Do two weighted walks a week, with at least one day between them. Keep the rest of your usual walking exactly as it is. You are adding the vest to part of a walk, not wearing it for the entire thing.

Week one: Wear the vest for 10 to 15 minutes inside a normal walk. Walk at a comfortable but purposeful pace. Stand tall and keep your breathing easy. If you feel nervous, try your first session on a treadmill or a flat, familiar route.

Week two: Keep the same weight. If week one felt comfortable, stretch your vest time to 20 minutes.

Week three: Build to 25 minutes in the vest. Add a gentle hill if your route has one. Hills make a walk harder without adding any extra weight, which is a very handy trick.

Week four: Aim for 30 minutes in the vest. Try this session once:

•       5 minutes of easy walking to warm up

•       20 minutes alternating 2 minutes brisk with 1 minute easy

•       5 minutes of easy walking to cool down

The golden rule: only make one thing harder at a time. That means time, pace or weight, never all three together. If week four felt easy, add a few minutes or a hill before you add kilos.

How to Tell Your Vest Is Too Heavy

Your body will tell you, so listen to it. Here are the signs to look out for:

•       Your walk changes. If you are leaning forward or taking tiny, shuffly steps, take some weight off.

•       Your breathing gets shallow. You should still be able to hold a conversation.

•       Something aches. Pain in your back, neck, hips, knees or feet means stop and reassess. Do not push through it.

Taking weight off is not a step backwards. Good technique with a lighter vest will always beat messy walking with a heavy one.

Why Choose a Vest Over Ankle and Wrist Weights?

This one comes up a lot. Ankle and wrist weights can change how you move and put extra strain on your joints, especially if you use them for long walks. A snug vest keeps the load close to the middle of your body and spreads it more evenly, which feels far more natural. If you are going to add weight to your walks, a vest is the better bet.

Make It Count: Add a Few Strength Moves

Once your 30 minute walks feel comfortable, you can use the vest for a few simple strength exercises at the end of a walk. Try two or three sets of slow bodyweight squats or step ups on a bench or low wall.

When you are ready for more, add push ups on a pair of parallettes or some rows with resistance bands. Our free Gravity Calisthenics app has plenty of guided workouts to follow.

If your form slips at any point, take the vest off for that exercise. Quality reps beat heavy reps every time.

Weighted Vest or Rucksack: Which Should You Pick?

Both work, so it comes down to what feels good and what you already own. A rucksack is a cheap way to get started and lets you choose a very light load. A weighted vest usually feels more secure, stays put when you move, and is easier to wear for squats and push ups.

If your shoulders complain about a backpack, a weighted vest is probably the happier option.

Weighted Walking FAQs

Is weighted walking better than normal walking? It is more demanding, so it can build more fitness in the same amount of time, as long as you recover well. Regular normal walking is still better than occasional heavy walks.

How often should I do it? Two or three times a week is plenty, with rest days in between.

Can I wear a vest every day? We would keep it to a few sessions a week while you build up. Your joints and muscles need time to adapt.

How heavy should my vest be? Start at around 5% of your body weight and build slowly, never going above about 10% in the early weeks.

Your Takeaway

Pick a light load, do two weighted walks this week, and keep them short. That is it. Build up one small step at a time and you will be surprised how quickly a normal walk starts to feel like a proper session.
